4 rounds of:
8L 8R single leg hip raises with 35-45 DB on hips
10L 10R single leg quarter squat position calf raises
8L 8R single leg elevated back foot split squats 2x25 DB
30s each side Copenhagen plank hold
Then 10mins of 30s go hard 30s rest interval on bike
Stretch
Some supplemental pull-ups and bench press reps
